Start with a load you can lift through the planned reps with controlled technique, then use repetitions in reserve (RIR) or perceived exertion to judge whether it is too easy or too hard.
Choose the load for your training goal
Your program’s goal determines the kind of load and effort to use. The American College of Sports Medicine’s 2026 guidance summary, based on 137 systematic reviews and more than 30,000 participants, gives broad recommendations for resistance training. These are not overhead-press-specific rules.

ACSM’s summary emphasizes tailoring load and volume to the goal. It also attributes this advice to position-stand author Stuart M. Phillips: “The best resistance training program is the one you’ll actually stick with.”
How to find a workable starting weight
- Identify your target. Check the program’s goal, rep range, sets, and intended effort. If you do not have a prescribed rep range, choose one that fits your overall plan rather than relying on a universal overhead-press standard.
- Start conservatively. Select a load that allows you to complete the planned repetitions with controlled movement. You do not need to test a maximum lift to find a starting weight.
- Estimate your effort. At the end of the set, ask how many more good repetitions you think you could have completed. That estimate is your RIR: for example, 2 RIR means you believe you could have done two more good reps. If your program uses a perceived-exertion scale, follow its instructions instead.
- Adjust in a small available increment. If the set is much easier or harder than intended, change the load on a later set or session and keep your technique consistent. There is no universally prescribed increment size in the cited guidance.
- Reassess over time. Readiness and performance can change from session to session, so use the same effort check rather than assuming a load will always feel the same.
The National Strength and Conditioning Association (NSCA) describes autoregulation methods such as RIR and velocity-based training for adjusting work to the lifter. RIR or perceived exertion can help guide a practical adjustment; neither requires taking every set to failure.

Use a 1RM percentage only if it helps
A percentage of 1RM is one way to describe relative load: if you know a relevant one-repetition maximum, a program can prescribe a percentage of it. But a 1RM estimate is useful only when it reflects the same exercise and the person lifting. A barbell overhead-press estimate, for example, should not automatically be treated as a precise guide for a different press variation.
A percentage also cannot account by itself for how ready you feel on a particular day. Use the program’s target and your set effort together. If you do not have a useful 1RM estimate, selecting a controlled starting load and adjusting with RIR or exertion is a reasonable alternative.

Choose a press variation you can control
The weight number alone does not tell you whether two presses will feel equally demanding. A machine, barbell, kettlebell, and dumbbell press differ in setup and stabilization demands. In a specific shoulder-rehabilitation discussion, NSCA notes that a machine has lower stabilization demands; that context does not establish a universal ranking or mean one variation is safest for everyone.
Dumbbells are one option, not a requirement. An NSCA tactical-training program gives an example of a single-arm dumbbell overhead press for 2 sets of 10 repetitions per side at RPE 7–8, and notes that the press may be done standing, seated, or kneeling. That is an example from one program, not a universal prescription. Choose equipment and a position that let you perform your programmed work consistently.

When the load feels too heavy
If you cannot complete the planned repetitions with controlled movement, or the effort is clearly beyond what your program intends, reduce the load for a later set or session. If the set is substantially easier than intended, consider a small increase next time. Keep the exercise variation and technique consistent when comparing how a load feels.
If you have shoulder pain or a diagnosed shoulder condition, general training guidance cannot determine a safe press weight for you. Get individualized advice from an appropriately qualified clinician or coach rather than treating a lighter load, a machine, or a particular press position as a guaranteed solution.
