That schedule spreads your work across the week, but research does not establish two days as uniquely best: when weekly training volume is matched, training a muscle more often has not reliably produced more growth on its own.
What the evidence says about glute-training frequency
A 2025 systematic review and meta-analysis focused on gluteus maximus hypertrophy included 12 articles. In its pooled analysis of 11 studies, resistance training had a moderate effect on gluteus maximus hypertrophy (SMD 0.71, 95% CI 0.50–0.91). The studies used one to three sessions per week, but their protocols varied; that range does not show that two or three sessions outperform one. Read the 2025 gluteus maximus review.
Broader evidence helps explain why a fixed answer is hard to establish. A 2019 systematic review and meta-analysis found no meaningful hypertrophy advantage for higher versus lower weekly training frequency when total volume was equated. Its authors concluded that, for a given volume, people can choose a weekly frequency based on preference. See the 2019 frequency review on PubMed.
Reviews have not always reached the same conclusion. A 2016 meta-analysis favored training a muscle twice rather than once weekly among the volume-equated studies it assessed, while saying whether three sessions were better than two remained unclear. The later 2019 analysis found no meaningful frequency effect when volume was matched, so twice weekly is a useful option—not a universal rule. See the 2016 frequency review on PubMed.

A 2023 network meta-analysis of resistance-training prescriptions in healthy adults found hypertrophy benefits for prescriptions involving at least two sets and two sessions per week in its network analysis. This is general training evidence, not a glute-specific test of the best weekly schedule. See the 2023 analysis on PubMed.
Frequency is not the same as weekly volume
Frequency is how many days you train your glutes. Weekly volume is the total work accumulated across those sessions. If you keep the weekly work similar, you can distribute it across one, two, or more days. Splitting it over two days can make sessions easier to manage; the evidence does not show that the split itself acts as an independent growth multiplier.

| Weekly sessions | What the evidence supports | Practical consideration |
|---|---|---|
| One | Glute-specific studies in the 2025 review included one-session protocols; this does not establish one day as optimal. General frequency evidence does not show a reliable disadvantage when volume is equated. | Can suit a schedule that allows one longer session, provided you can complete the planned work with good effort and technique. |
| Two | A reasonable default, not a proven uniquely optimal frequency. The 2016 review favored twice over once weekly in the volume-equated evidence it considered; the 2019 review later found no meaningful difference when volume was matched. | Often a convenient way to distribute work and avoid concentrating it all in one session. |
| Three | Glute-specific studies have used three sessions, but the review does not show that three beats one or two. The 2016 review said the two-versus-three comparison remained undetermined. | May fit a schedule with shorter sessions if you can repeat the work while maintaining performance and recovery. |
How to choose one, two, or three days
Choose the frequency that lets you perform your planned weekly work consistently, rather than increasing training days simply to chase extra growth. Compare your options using these practical checks:
- Keep weekly work comparable. If you change the number of sessions, avoid confusing a change in frequency with a change in total training volume.
- Maintain effort and technique. The planned work should be manageable enough for you to perform it well across the session.
- Fit the schedule. A split across two or three days can shorten sessions; one day may be simpler if you have fewer training opportunities.
- Pay attention to repeatability. If performance or recovery makes it difficult to repeat the plan, adjust the schedule or workload rather than assuming more days are better.
These are programming considerations, not universal recovery thresholds established by the cited studies. The evidence does not set a mandatory recovery interval between glute sessions or an exact weekly set target for everyone.

Which exercises can you use?
The 2025 gluteus maximus review included barbell hip thrust variations, squat variations, leg press, kneeling hip extensions, and combinations of hip-extension exercises. It highlights the barbell hip thrust when the goal is to emphasize the gluteus maximus over other muscle groups. It also reports growth from parallel or full-range squats, leg press, kneeling hip extensions, and combined hip-extension programs.
The protocols reviewed varied widely: three to 12 sets per session, with loads from 50% to 90% of one-repetition maximum or repetition maximums of 3–12. Those figures describe the studies; they are not a universal prescription for your own program.
