Choose the running shoe that fits comfortably and suits the runs you plan to do—not a label you expect to prevent injury or guarantee faster times. Weight and cushioning are separate qualities: a shoe can be light and still feel cushioned. Compare the actual shoes, their fit and feel, and how they perform for your intended use.

What “lightweight” and “cushioned” mean

Lightweight refers to a shoe’s mass. Cushioning describes its underfoot feel and midsole characteristics. They are not opposite ends of one scale: a relatively light shoe can still provide meaningful cushioning, and a cushioned trainer is not necessarily heavy. Nike’s consumer guidance draws the same distinction, but it is manufacturer guidance, not clinical evidence: “Shoe weight reflects the total materials used, while cushioning is a term used to describe how soft or responsive the shoe feels.”

Also distinguish lightweight from minimalist. A lightweight shoe is not automatically a minimalist shoe; minimalist models are a separate design category with their own transition considerations.

How to choose for your running

If you prioritize speed-focused runs

You may prefer a lighter shoe for speed sessions or racing. That is a preference, not a guarantee of faster performance. A 2020 study of 18 male recreational runners compared specific models—the Vaporfly 4%, Saucony Endorphin lightweight racing flats, and the runners’ own shoes. Its small sample and specific footwear do not establish that every runner will benefit from a lightweight shoe, especially for ordinary training.

If you prioritize a softer underfoot feel

A more cushioned trainer may feel preferable for comfort. Treat that as a personal fit and feel choice, not proof that extra cushioning prevents injury. In a 2015 study of 12 male runners, tested energy-return footwear was associated with lower oxygen consumption and greater comfort than conventional footwear; those results concern the footwear tested and do not establish a universal advantage for cushioned trainers.

If you want one shoe for varied training

Compare actual weight, cushioning feel, fit, and comfort against the kinds of runs you do—easy, long, speed, or race efforts. Consider how different the shoe feels from footwear you already tolerate. A comfortable shoe is a sensible priority: a systematic review found an association between more comfortable footwear and lower oxygen consumption during submaximal running, but the authors noted limitations in study quality. That finding does not mean comfort alone predicts performance for every runner.

What the injury evidence can—and cannot—tell you

There is no well-established universal rule that runners should choose either lightweight or cushioned shoes to avoid injury. A 2022 Cochrane review included 12 trials and 11,240 participants comparing different shoe types. Much of the evidence was low or very low certainty, and the authors concluded: “Most evidence demonstrates no reduction in lower-limb running injuries in adults when comparing different types of running shoes.” The review also noted differences in how studies defined injuries and shoe characteristics, and that too few studies addressed many comparisons.

One randomized trial illustrates why a result from an individual study should not become a prescription. Malisoux and colleagues studied 848 recreational runners using two prototypes that differed in cushioning. The hard-shoe group had a higher injury risk overall (SHR 1.52, 95% CI 1.07–2.16), and the reported association differed by body mass. This finding applies to that trial and its shoes; it does not establish that all runners should choose more-cushioned footwear or that body weight alone determines the right shoe.

Impact measurements are not injury outcomes, either. One laboratory study found higher impact measures in a highly cushioned shoe at the faster speed tested. That does not show that cushioned shoes cause injuries.

How to compare shoes before choosing

  1. Check fit and comfort first. Try the shoes on and assess whether they feel comfortable for your foot and intended use.
  2. Compare weight and cushioning separately. Do not assume that a light shoe is minimally cushioned or that a soft-feeling shoe must be heavy.
  3. Match the shoe to the run. Decide whether you are choosing mainly for easy or long runs, speed sessions, racing, or a mix.
  4. Account for what you already tolerate. A major change in shoe design may matter, especially if you are considering minimalist footwear.
  5. Choose based on the whole comparison. Use fit, comfort, actual mass, cushioning feel, and intended use together rather than relying on a single label.

If you are considering minimalist shoes

Do not treat findings about minimalist footwear as evidence about every lightweight shoe. A 2017 randomized comparison followed 61 trained habitual rearfoot runners for 26 weeks while they used minimalist or conventional shoes. Pain and injury findings varied with weekly running distance and body mass. Those subgroup findings are not universal cutoffs. They do, however, reinforce that a change to minimalist footwear should be considered in the context of your training and transition, rather than equated with simply buying a lighter shoe.
