Increase fiber a little at a time, not in one big jump. A sudden increase can cause gas, bloating, or cramps; adding fiber gradually over a few weeks and drinking enough fluid can make the change easier to tolerate. If you have IBS, NIDDK says increasing fiber by 2 to 3 grams a day may help prevent gas and bloating.
How much fiber should you aim for?
NIDDK gives a general adult range of 22 to 34 grams of fiber a day, depending on age and sex. Treat that as context rather than a personal prescription: your needs and tolerance can differ. If you are unsure what target is appropriate, ask a health professional.
Fiber comes from a variety of foods, including whole grains, beans and other legumes, fruits, vegetables, nuts, and seeds. You do not need to rely on one food or make a large change to a single meal. NIDDK’s constipation nutrition guidance and MedlinePlus describe these sources and the importance of increasing fiber gradually.
How to add fiber gradually
- Start with what you already eat. Check food labels and notice which meals could accommodate a modest portion of a fiber-rich food.
- Add one change at a time. For example, add a small serving of beans to a familiar meal, or choose a whole-grain version of a food you already eat. The fiber amount varies, so check the label where available.
- Pause and see how you feel. Give your body time to adjust before adding another source or increasing the portion. MedlinePlus advises building fiber over a period of a few weeks.
- Drink enough fluid. Water and other liquids help fiber work better. There is no single fluid amount that suits everyone; ask a health professional what is appropriate for your health, activity, size, and circumstances.
Choose among foods based on their labeled fiber amount, how easily you can add a small portion to a usual meal, and how you personally tolerate them. No particular food is established as the best choice for preventing discomfort.

What to do if you feel bloated or gassy
If gas or bloating begins after an increase, reduce the recent addition for a few days, then try again more slowly. MedlinePlus recommends lowering fiber intake temporarily if bloating or gas occurs. Do not assume that discomfort means you must avoid all fiber; the pace and food choice may need adjusting.
If you have IBS
People with IBS may respond differently to foods and fiber. NIDDK states: “Adding fiber to your diet slowly, by 2 to 3 grams a day, may help prevent gas and bloating.” This is gradual guidance for IBS, not a guarantee that symptoms will be avoided.

NIDDK also discusses approaches such as a low-FODMAP diet for some people with IBS. Because restrictive diets are not suitable for everyone, discuss them with a clinician or registered dietitian rather than treating them as universal self-care. NIDDK’s IBS nutrition guidance explains these options.
Do you need a fiber supplement?
Usually, a supplement is not the first step if you can build a balanced diet with fiber-rich foods. MedlinePlus says people who eat a balanced diet likely do not need a fiber supplement, and notes that supplements or fiber-fortified foods may worsen gas and bloating. If you are considering one because of persistent symptoms or difficulty meeting your needs, ask a health professional which approach makes sense for you.

For an optional food example, a West Suffolk NHS Foundation Trust leaflet advises introducing linseeds gradually, starting with ¼ tablespoon daily and consuming them with fluid. Ask a clinician or registered dietitian for help if symptoms persist, worsen, or make it difficult to eat a varied diet. They can help you choose an appropriate fiber target and pace, consider your health circumstances, and decide whether a specific dietary approach is needed.
