There is no single starting weight for every beginner: the right load depends on the exercise, your current ability and whether you can handle the bar itself comfortably.
How to find your starting weight
Use the exercise and repetition target in a beginner program rather than guessing from a bodyweight chart or testing a one-repetition maximum (1RM). A 1RM is the heaviest weight you can lift once; you do not need to test it to choose a safe, useful first working load.
- Start with an empty bar or very light resistance. Try the planned repetitions at a controlled pace. If an empty standard bar makes the movement difficult or disrupts your control, use a lighter training bar, dumbbells, a machine or another appropriate resistance option.
- Add small increments while the set stays easy. Repeat the planned repetitions after each addition. Barbell Medicine gives 5–10 lb increases as an example while finding a starting load, not as a required jump for every person or lift. Use smaller additions when a larger jump would be too much.
- Stop when the load feels meaningfully challenging but controlled. As a practical target, you should still be able to perform about three or four more good-form repetitions at the end of the set. Barbell Medicine describes this roughly as effort 7–8 out of 10; judging effort takes practice.
- Use that load for your working sets. If the bar slows markedly, your range of motion changes, your technique becomes uncontrolled or you have to grind through repetitions, reduce the weight. If the set remains very easy and your program calls for more effort, add a small amount next time.
Barbell Medicine explains that there is no single “magic number” because strength differs from person to person. Its beginner guidance on choosing a starting weight recommends building up gradually rather than beginning with a guessed number.
Ways to choose a load—and what each can tell you

The American Heart Association’s 2023 scientific statement gives 40%–60% of 1RM as an initial intensity range for a new resistance-training program, followed by gradual progression. Treat that as general guidance, not a reason to test your maximum before your first workout. The statement also discusses people with cardiovascular disease, so individual clinical guidance matters for readers with relevant health conditions.

When and how to increase the weight
You do not have to add weight every session. Follow your program’s progression; when the current load is consistently controlled and you can do more repetitions than prescribed, a small increase may be appropriate.
One specific option in the AHA statement is the “2 for 2” rule: if you complete two repetitions beyond your target in two consecutive sessions, increase the weight by 2%–10%. The size of the increase should still suit the lift and your ability to maintain control.

Progress can also mean adding repetitions, sets or training frequency over time, rather than adding weight immediately. The AHA recommends gradual increases in resistance, sets or frequency. Consistency matters more than forcing a heavier bar before you are ready.
How your training goal affects the load
Once you are following a program, the intended outcome can shape its working weights and overall structure. The American College of Sports Medicine’s 2026 update summarizes strength-focused training around 80% of 1RM, power work at 30%–70% of 1RM with fast lifting intent, and hypertrophy programming around 10 weekly sets per muscle group. These are program-design references for healthy adults, not first-day weight prescriptions or instructions to test a 1RM.

The ACSM update emphasizes individualization around goals, enjoyment and safety. Stuart M. Phillips, a position-stand author and professor of kinesiology at McMaster University, put the adherence point simply: “The best resistance training program is the one you’ll actually stick with.” Its 2026 resistance-training update describes evidence synthesized from 137 systematic reviews representing more than 30,000 participants.
Safety: controlled repetitions beat grinding
Choose a lighter load if you cannot maintain sound technique for the planned repetitions. A set does not need to end in exhaustion to be productive: the ACSM position stand reports that training to momentary failure is not necessary for strength, hypertrophy or power gains in healthy adults. If you have significant health conditions, pain, or uncertainty about whether a movement is appropriate, seek individualized advice from a clinician or qualified coach. The AHA statement advises stopping exercise and seeking medical evaluation for symptoms including chest pain or pressure, dizziness, excessive shortness of breath or palpitations. Its 2023 scientific statement on resistance exercise includes clinical considerations and contraindications.

Do not treat an empty standard bar as a mandatory starting point. Use a lighter training bar if available, or practise the movement with dumbbells, a machine, bands or bodyweight until you can control the pattern. The ACSM update recognizes that resistance training can use different equipment and methods; the barbell is one option, not a prerequisite.

If you train at home, a lighter training bar may make controlled practice possible, but choose equipment based on whether you can use it safely.
