You can walk indoors without a treadmill by marching in place, walking laps through a clear room or hallway, or using stairs if they are safe for you. No special equipment is required. For adults, aim for at least 150 minutes of moderate-intensity aerobic activity each week, building up gradually and choosing a method that suits your space and ability.
Choose an indoor walking option that fits your space and ability
These options can all get you moving, but they differ in the space and balance they require. Pick one you can do safely and comfortably.
| Method | Space needed | What to consider |
|---|---|---|
| Walk or march in place | A clear spot to stand | Easy to fit into a routine; adjust pace and duration to your ability. |
| Walk indoor laps | A clear, even route in a room or hallway | Turns and trip hazards matter; not every home has enough space. |
| Climb stairs | Accessible stairs with safe footing | Can add intensity, but requires balance and confidence on stairs. |
| Walk in a mall or other indoor public venue | An accessible venue and route | May help when home space is limited; access and opening hours vary. |
| Use an optional step platform | A clear area and a suitable platform | May be an option for step-ups if you lack suitable stairs; it is not essential. |
March or walk in place
Start with comfortable steps in a clear spot. If it feels appropriate, walk a little faster or continue for longer. You can fit short bouts into an existing routine, such as walking in place during television breaks. The CDC lists walking in place as an indoor activity and notes that marching in place can be a moderate-intensity movement when the effort is sufficient.
Walk laps indoors
Use a clear, even route through a hallway or large room. Remove objects you could trip over, and slow down as you approach turns. A safe indoor walking area should have clear paths, an even surface and a place to sit if needed. If you cannot make a route that feels safe, choose another option rather than forcing laps in a cramped space.

Use stairs only if they are safe for you
Short bouts of stair climbing count as activity; the CDC gives five minutes as an example. Stairs can raise the challenge, but they also demand secure footing and balance. Skip them if they are inaccessible or do not feel safe. If you have no suitable stairs, a step platform is an optional way to do step-ups—not a necessary purchase or a proven equivalent to a walking workout.
Consider an indoor public place
The CDC suggests walking in a mall. An indoor public route can be useful if your home lacks room, but whether one is available, accessible and open at a convenient time depends on your area.

Set a realistic weekly activity target
For adults, the guideline is at least 150 minutes of moderate-intensity aerobic activity per week, plus muscle-strengthening activity on at least two days. You can spread the aerobic minutes across the week and accumulate them in shorter bouts. For example, the CDC describes 22 minutes a day or 30 minutes on five days as ways to reach 150 minutes in a week.

Moderate intensity means you are breathing harder and your heart rate is elevated; brisk walking is one example. A very slow stroll can still be worthwhile movement, but do not assume it meets the moderate-intensity target. The CDC says, “Any aerobic activity counts, as long as it’s done at a moderate or vigorous intensity.”

The 150-minute target is a goal to work toward, not a reason to wait until you can do long sessions. The CDC’s guidance is that “Some activity is better than none!” Start at a manageable level and build gradually.
Build a routine you can keep doing
- Choose the safest workable method. Decide whether you have room for laps, prefer marching in place, or can use stairs safely.
- Begin with a comfortable amount. Start at a duration and pace that match your current ability. You can divide activity into short bouts.
- Increase gradually. As the activity becomes manageable, add time or a little more effort rather than making a sudden jump.
- Track active minutes, not just steps. Note the time and whether the effort felt moderate; this helps you see how your weekly activity is adding up.
- Include strength work on separate days or alongside your routine. The adult guideline also calls for muscle-strengthening activity on at least two days each week; indoor walking does not replace that part of the recommendation.
What benefits can indoor walking provide?
The benefits listed for physical activity generally are not guarantees from any one indoor method or a particular short session. The CDC says a single session of moderate-to-vigorous activity can have immediate benefits, including better sleep quality, reduced anxiety and lower blood pressure. Regular physical activity is also associated with benefits such as heart health and lower risk of several chronic diseases. Indoor walking is one practical way to be active, but it should not be presented as independently preventing a disease or guaranteeing weight loss.

Adapt the activity to your health and mobility
Choose a movement and pace that feel safe for your current ability. If balance, mobility, pain or fall concerns make standing or walking uncertain, avoid stairs and consider asking a health professional about suitable adaptations. A seated alternative may be appropriate for some people, but there is no single adaptation that fits everyone.

If you have a chronic condition, discuss appropriate types and amounts of activity with a health professional. The CDC also advises people who have been inactive, have a disability or have overweight to check with a health professional before starting vigorous activity.
