If sleep sounds keep you awake instead of helping, turn them off. You do not need to endure white noise, rain audio, fan sounds, or another track because it is marketed as sleep-friendly. Sleep sounds are optional, and evidence does not show that continuous noise reliably improves sleep for everyone. First test whether silence, less incoming noise, or comfortable earplugs works better for you.
Make the immediate decision first
Stop any sound that is holding your attention
Switch off the app, speaker, bedside machine, or fan sound for one or two nights. If you notice relief, the sound was not helping in that situation. There is no established requirement to “get used to” a sleep sound, and continuing a stimulus that keeps you alert can prolong the problem.
Find out whether the sound was masking something else
Many people start audio because of traffic, neighbors, plumbing, an HVAC system, or another intermittent disturbance. With the added sound off, notice what actually wakes or alerts you. If an external source is the trigger, reducing that incoming noise may be more useful than adding a second sound layer.
Give yourself a quiet baseline
Do not replace an unwanted track immediately with a different color of noise. A quiet baseline helps you tell whether the issue is the audio itself, the room, or an underlying sleep problem. You can test another approach later, but make one change at a time.

Why a sleep sound can feel stimulating
Attention and unpredictability
A repeating sound may become the thing your brain monitors. Small changes in a recording, a loop restarting, a voice in a meditation track, or a device switching between frequencies can draw attention just as you are trying to disengage. This is a plausible explanation for an individual reaction, not a diagnosis established by the studies reviewed here.
Noise sensitivity varies
People do not respond to the same acoustic input in the same way. The 2022 systematic review of auditory stimulation identified noise sensitivity as a factor future studies should consider, but it did not establish why a particular person is awake or prove that a specific sound is harmful.
The promised effect may not match your problem
Sound can sometimes mask an external disturbance, but masking is different from creating sleep. If your room is already quiet, added audio may provide no benefit and may become a competing stimulus. If the outside noise is irregular, a constant track may also leave you listening for the event it was supposed to cover.

What the evidence actually shows
Research does not support a universal “best” sleep sound, sound color, device, volume, or playback duration. The studies use different noises, populations, settings, and sleep measurements, so results cannot be turned into a single prescription.
| Review | What it included | Finding and limitation |
|---|---|---|
| Systematic review, 2020 | 38 articles on continuous white or similar broadband noise | Results were mixed. Noise characteristics, outcome measures, adherence, and findings varied, and the evidence for improvement was rated very low. |
| Capezuti et al., 2022 | 34 studies involving 1,103 participants; white-noise, pink-noise, and multiaudio interventions | The authors found no strong evidence to support auditory stimulation as a sleep intervention. |
| Khandelwal et al., 2025 | Seven randomized controlled trials involving 496 hospitalized adults using sound machines | Sleep efficiency appeared to improve in the included studies, but the evidence was limited and heterogeneous. This hospital-specific result does not establish benefit for people sleeping at home. |
In the 2025 hospital review, eight participants discontinued or found the masking sound less acceptable. That figure describes acceptability reporting in the included studies; it is not a failure rate for all household users.
Compare the practical options
Choose based on the problem you are trying to solve, not on the label attached to a sound.

| Approach | Adds sound? | Most relevant when | What is established |
|---|---|---|---|
| Silence | No | The added audio itself is distracting or your room is already tolerably quiet | It is a reasonable low-risk baseline; no trial evidence is needed to justify stopping an unwanted sound. |
| Reduce incoming noise | No | Traffic, neighbors, appliances, or other external sources are the disturbance | Addressing the source avoids adding another stimulus, although the reviews do not compare specific home noise-control products. |
| Sleep earplugs | No | You want less environmental sound and can wear them comfortably | NIH guidance lists earplugs as an option to drown out noise. Comfort and fit vary, and no specific model or performance level is established here. |
| White-noise machine, fan, or another audio track | Yes | External noise is the problem and you personally find masking comfortable | NIH guidance names a white-noise machine or fan as options, but systematic reviews do not show reliable benefit for everyone. |
A step-by-step test for tonight
- Turn off the sleep sound. Stop playback rather than lowering it indefinitely if you already know the sound is keeping you alert.
- Identify the disturbance. Ask whether you are awake because of the track, an outside noise, physical discomfort, worry, or no obvious reason. Do not assume the answer is the audio.
- Reduce the incoming source where practical. Close a window, move the device creating noise, ask for a quieter arrangement, or change rooms if that is feasible. These are environmental experiments, not guaranteed treatments.
- Try comfortable earplugs if outside noise remains. Insert them according to the package directions and stop if they cause pain, pressure, skin irritation, or make you feel unsafe hearing alarms. The useful test is whether the room feels less intrusive without introducing a sound you monitor.
- Keep the rest of the night simple. Avoid cycling through many recordings. Each new track gives your attention another pattern to evaluate.
- Record the result the next morning. Note whether you fell asleep more easily, woke less often, or felt no difference. A short, consistent record is more informative than changing several variables at once.
Using earplugs as an alternative to added audio
For someone whose complaint is that sound itself is keeping them awake, earplugs are the most directly relevant option among the examples in NIH guidance. They reduce incoming sound rather than replacing it with continuous playback.

Prioritize fit and comfort
A product that feels painful, creates pressure, slips out, or makes you worry about missing an alarm is unlikely to be useful, regardless of its stated attenuation. Comfort varies by ear shape and material. Follow the manufacturer’s insertion and cleaning instructions, and discontinue use if you develop irritation or pain.
Use them for the specific noise problem
Earplugs cannot remove every sound, and they do not explain why you are awake when no external disturbance is present. Treat them as a targeted experiment for environmental noise, not as a treatment for insomnia or a guarantee of sleep.

If you decide to test audio again
You may still prefer a sound after a quiet trial. Reintroduce it only if you want to, and change one variable at a time so you can identify what helps or harms.
Do not treat a setting as medically proven
The available reviews do not establish an optimal volume, sound color, duration, speaker position, or app setting for a person whose sleep is being disrupted by audio. Claims that one frequency or “color” is universally superior go beyond the evidence summarized above.
Use a stop rule
Decide in advance that you will stop the track if you become more alert, start listening for loop changes, feel tense, or notice poorer sleep. A sleep aid that requires persistence despite a clear negative response is not serving its purpose.

Separate masking from relaxation
If a recording helps only because it covers a particular external sound, test whether a quieter environmental solution or earplugs provides the same benefit. If the recording is intended to relax you, compare it with silence rather than assuming masking is necessary.
Common mistakes that make the problem harder
- Assuming “sleep” branding guarantees a benefit. Marketing language is not evidence that a sound will work for your nervous system or room.
- Increasing volume when the track is distracting. The reviews do not establish a corrective volume, and louder audio can become an even more prominent stimulus.
- Changing several things at once. Switching apps, sounds, earplugs, bedding, and bedtime simultaneously prevents you from learning which change mattered.
- Interpreting one bad night as a diagnosis. A reaction to audio does not by itself establish a sensory condition or sleep disorder.
- Ignoring comfort and safety. Remove earplugs or stop playback if you experience pain, irritation, pressure, or anxiety about hearing important alarms.
When to discuss sleep with a medical professional
If sleep remains poor after you remove the unwanted sound and address obvious environmental disturbances, discuss your sleep quality with a medical provider. NIH guidance recommends seeking professional advice for persistent sleep problems. Bring a concise record of when you go to bed, what sounds or disturbances were present, how often you woke, and how you felt the next day. That information can help a clinician consider the broader pattern rather than focusing only on the audio.
Seek help sooner if sleeplessness is persistent, substantially affects daytime functioning, or occurs with other symptoms that concern you. Do not use a sound machine, fan, or earplugs to postpone evaluation of an ongoing sleep problem.

The practical takeaway
A sleep sound is a tool, not a requirement. If it keeps you awake, stop using it, test a quiet baseline, and determine whether an external noise source needs to be reduced. Earplugs are a reasonable non-audio alternative when incoming noise is the issue. Because evidence for continuous auditory stimulation is mixed and often very limited, choose the response that leaves you less alert and seek medical advice when sleep difficulty persists.
