Urolithin A (UA) is a compound that gut bacteria produce when they break down certain plant polyphenols called ellagitannins and ellagic acid. It is not a nutrient that pomegranates or berries contain ready-made. Human studies suggest possible benefits for selected muscle-function, exercise, and metabolic-marker outcomes, but that evidence is still preliminary. It does not establish that UA slows aging, treats a disease, or prevents one.
What urolithin A is
Urolithin A is a metabolite, meaning a substance formed when the body or its resident microbes transform another compound. In this case the transformation happens in the large intestine. Foods rich in ellagitannins and ellagic acid, such as pomegranate, strawberries, raspberries, and walnuts, supply the raw material. Specific gut bacteria then convert those precursors into a series of urolithins, and UA is one of them.
That origin explains most of what follows. The amount of UA a person ends up with depends on which bacteria they carry and how those bacteria behave, not only on how much pomegranate or walnut they eat.

Researchers commonly group people by how they convert ellagitannins. Regulatory documentation for a UA ingredient, submitted to the U.S. Food and Drug Administration in 2017 as GRAS Notice 791, describes high producers and low producers. It also cites human intervention studies in which some participants produced no urolithin metabolites at all after eating ellagitannin-containing foods. The conversion percentages reported in that filing are historical figures from the cited studies, so they should not be read as current estimates for any population.

The practical consequence is simple: a bowl of pomegranate seeds or a handful of walnuts can be a sensible part of a varied diet, but it cannot be relied on as a way to reach a defined amount of UA.
Food sources versus direct UA supplements
Readers usually face two separate routes to UA exposure. Food supplies precursors that the gut must convert. A direct urolithin A supplement skips that conversion step, because the compound itself is ingested. Human studies have administered UA directly, which is why direct products are the form most often examined in clinical work. That does not mean every commercial product matches the material used in those studies.
| Factor | Precursor foods (pomegranate, strawberries, raspberries, walnuts) | Direct urolithin A supplement |
|---|---|---|
| What you ingest | Ellagitannins and ellagic acid, along with fiber, sugars, and other polyphenols | Urolithin A itself, in a defined product form |
| Gut conversion needed | Yes; depends on the individual microbiome | Not required for the ingested compound |
| Predictable UA amount | Not established; reported to vary widely between people, and some people produce none | Depends on the product’s stated amount; product-to-product consistency not established by the cited sources |
| Human outcome evidence | Limited for food alone; the precursor foods are not the form tested in the main UA trials | Preliminary human studies in muscle, exercise, and metabolic-marker endpoints |
| Main uncertainty | How much UA your own gut makes | Product quality, labeled amount, and long-term use |
The cited sources do not establish that one route is better for every reader. Food brings a broader package of nutrients, while a direct product gives a more defined input but raises questions the food does not.
What the evidence shows about benefits
Most of what is known about UA comes from three kinds of work: cell studies, animal studies, and a smaller number of human trials. Each supports a different level of confidence.
The mitophagy hypothesis
UA is studied largely for its link to mitophagy, the process by which cells identify and clear damaged mitochondria, the structures that produce most of a cell’s energy. Reviews also describe possible roles in inflammatory signaling, oxidative stress, and cellular metabolism. Much of this work comes from cells and animal models. A recent review of the evidence explicitly cautions that these mechanisms should not be treated as established therapeutic mechanisms in people.

Skeletal muscle and exercise
The most consistent human findings concern skeletal muscle function, exercise adaptation or recovery, and tolerability over short to medium interventions. These are the areas where trials have been run most often. Even here, sample sizes are small, study durations are short, the participant groups are not very diverse, and the outcome measures vary. The findings are best described as preliminary and specific to the endpoints tested. They do not show that UA is a proven performance aid or that it produces a general gain in strength for most people.
Metabolic markers
Some studies have measured selected metabolic biomarkers after UA administration. A change in a biomarker is not the same as a change in disease risk or in how a person feels or functions. Until longer trials measure clinical endpoints, these results should be read as early signals.

Claims that UA helps with heart disease, brain conditions, cancer, or age-related musculoskeletal decline rest mainly on mechanistic or preclinical work. The reviewed sources do not provide a robust basis for saying UA produces a clinically meaningful benefit for any specific disease. Those claims would need disease-focused human trials before they could be taken seriously.
Safety and regulatory status
Published safety work and human intervention studies support cautious statements about short- to medium-term tolerability under study conditions. They do not settle long-term safety, and they do not establish a universally appropriate consumer dose. This matters most for people with chronic illnesses or those taking several medicines, for whom no dosing guidance from a clinical source was located in the evidence reviewed for this article.
Animal toxicology doses should not be converted into advice for people. An older published safety assessment is useful context, but it is not a substitute for current guidance from a clinician.

On regulatory status, a GRAS notice is a submission in which a company argues that a proposed food ingredient is generally recognized as safe for a stated use. GRAS Notice 791 describes such a proposal for UA. It is not a finding that the FDA has approved UA to treat or prevent any disease, and it should not be presented as an efficacy endorsement.

Practical checks before buying a UA product
- Confirm the labeled amount of urolithin A per serving and whether the product states its form.
- Check whether the manufacturer provides third-party testing or certificates of analysis, and ask for them if they are not published.
- Review the ingredient list for other polyphenols or additives, since those change what you are actually taking.
- Talk with a clinician first if you have a chronic condition, are pregnant or nursing, or take prescription medicines.
- Be skeptical of marketing that links UA to anti-aging, disease prevention, or treatment; the evidence cited here does not support those claims.
Sources and limits of the evidence
The most useful overview is a recent review hosted in PubMed Central, which describes clinical evidence as still preliminary and summarizes the main endpoint areas. The FDA-hosted GRAS Notice 791 documents the regulatory submission and the historical data on conversion variability, but its figures date from 2017. An older published safety assessment and a 2024 systematic review add context. Anyone quoting specific trial sizes, dosing, or outcome magnitudes should consult the original trial reports first.
Taken together, the current picture is this: UA is a real microbial product of plant polyphenols, the amount people produce from food varies widely, and human studies so far point to modest, endpoint-specific effects that need larger and longer trials before any firmer conclusion is justified.
Search questions in this area often include “What is urolithin A?”, “What foods contain urolithin A?”, “What are the benefits of urolithin A?”, and “Does eating pomegranate increase urolithin A?” The answers are summarized above: the foods contain precursors, not UA itself, and the benefits are still under study.
