Soluble fiber dissolves in water and forms a gel during digestion; insoluble fiber does not dissolve and adds bulk to stool. You do not need to pick one: many foods contain both, and eating a varied mix of fiber-rich foods is the practical approach. Increase fiber gradually, especially if you are not used to eating much of it.
How soluble and insoluble fiber differ
| Type | What it does in digestion | Foods that provide it | Practical relevance |
|---|---|---|---|
| Soluble | Dissolves in water and forms a gel, which can slow digestion. | Oats and oat bran, barley, beans, lentils, peas, nuts, seeds, and some fruits and vegetables. | Some soluble fibers may help lower cholesterol; this is a possible benefit, not a guaranteed effect. |
| Insoluble | Does not dissolve in water and adds bulk to stool; it appears to help food pass more quickly through the stomach and intestines. | Wheat bran, vegetables, and whole grains. | Its bulk can support stool movement. |
These categories describe how fiber behaves, not a strict division between foods. Many foods contain both types, and the amount and mix vary. Treat the examples as useful sources rather than foods that belong exclusively to one category. MedlinePlus: Soluble vs. insoluble fiber; MedlinePlus: Fiber.
Which foods are good sources?
A varied pattern of vegetables, fruit, whole grains, beans, nuts, and seeds naturally supplies a mix. For a practical grocery list, NIDDK names whole-wheat bread or pasta, oatmeal, bran cereal, lentils, black beans, kidney beans, soybeans, chickpeas, berries, apples with skin, oranges, pears, carrots, broccoli, green peas, collard greens, almonds, peanuts, and pecans as fiber-containing foods. Its examples are for constipation eating guidance, not a claim that each item contains only one fiber type. NIDDK: Eating, Diet, & Nutrition for Constipation.
How to choose fiber for your goal
For everyday eating
Do not try to build a diet around only soluble or only insoluble fiber. Combine foods such as oats or beans with fruits, vegetables, and whole grains. Because foods can contain both kinds, choosing a range of minimally processed plant foods is simpler than sorting every item into a single category.

For constipation
Fiber-rich foods can help, but increase them gradually and drink plenty of liquids to help fiber work better. NIDDK recommends discussing the amount of fiber and fluid that is right for you with a health professional; needs can vary. NIDDK constipation guidance.
For irritable bowel syndrome (IBS)
NIDDK says soluble fiber from foods such as beans, fruit, and oat products may be more helpful for IBS symptoms than insoluble fiber. Dietary responses differ, so this is not a universal prescription. If symptoms persist or food choices feel difficult to manage, ask a clinician or dietitian about an approach tailored to you. How much fiber should adults get?
NIDDK’s constipation page gives a general adult range of 22–34 grams per day, depending on age and sex. The page was last reviewed in May 2018 and cites the 2015–2020 Dietary Guidelines, so this figure should not be treated as confirmation of the latest national recommendation. Consult current guidance or a health professional for advice that fits your circumstances. NIDDK: Eating, Diet, & Nutrition for Constipation.
Increase fiber without making symptoms worse
- Add fiber-containing foods gradually. A sudden increase can cause gas, bloating, or cramps.
- For constipation, drink plenty of liquids; the right amount depends on the individual, so avoid assuming one fixed water target applies to everyone.
- If symptoms persist, or you have IBS and are unsure which foods suit you, seek individualized advice from a clinician or dietitian.
Fiber supplements such as psyllium are available, but they are optional; the sources cited here do not establish a dose or show that a supplement is necessary or appropriate for every person. A varied diet remains a practical way to get fiber from foods. MedlinePlus: Dietary Fiber.
