You can reduce social media use without losing touch by keeping the channels that help you stay close to friends and communities, while changing the habits that lead to unnecessary checking. Start by deciding which connections you want to preserve, then make notifications and check-in times work for those relationships instead of letting feeds interrupt the day.

Decide which connections you want to keep

Before changing your routine, name what social media does for you. It might be a group chat with close friends, announcements from a local community, contact with distant relatives, peer support, or a way to keep up with one particular person. Preserve the channel if it serves a relationship or community you value; reducing use does not require removing every app or account.

The effects of social media vary with the person, their social circumstances, and the content and features they encounter. The American Psychological Association (APA) says social media can provide social support and connection, and is not inherently beneficial or harmful. Its health advisory is specifically about adolescents, however, so it should not be treated as adult-specific guidance or evidence for a universal adult time limit: APA’s health advisory on adolescent social media use.

Reduce interruptions before removing useful channels

Turn off alerts that do not need your attention

Keep notifications that help you respond to important people or community updates, and silence the rest. The APA’s healthy technology guidance recommends deciding which alerts are necessary. You can usually adjust them in each app’s notification settings or in your phone’s system settings; the exact labels vary by device and app. APA’s healthy technology guidance also recommends actively engaging rather than only scrolling.

This is a practical approach, not a proven prescription or a guaranteed way to improve well-being.

Set expectations about replies

Tell close friends or group members when you are likely to check messages and what to do if something is urgent. Clear expectations can help you be less available for routine pings without leaving people unsure whether you will respond. APA’s guidance recommends managing expectations when you are not checking messages regularly.

Move some relationships into more direct contact

For people you want to stay close to, choose a contact method that suits the relationship: arrange a call or video chat, meet for a meal or walk, or take part in a community activity. Video calls can help friends and family who live far apart. The NHS advises people to “make the most of technology to stay in touch with friends and family,” while cautioning that they should “not rely on technology or social media alone to build relationships.” Its practical examples include arranging time with friends, visiting people who need support or company, volunteering, and spending time with family: NHS guidance on five steps to mental wellbeing.

The NHS page was last reviewed on 16 December 2022 and was due for review on 16 December 2025. Treat it as practical public guidance rather than a recently reviewed clinical standard.

Give in-person time your attention

During a meal, visit, or outing, silence your phone and put it out of reach if that helps you stay present. You can still check for important messages afterward or agree on a way someone can reach you for an urgent matter. APA’s healthy technology material recommends putting the phone aside during time with family and friends and taking daily time away from devices to recharge.

For adolescents, APA specifically advises protecting sleep, physical activity, and in-person interaction. That age-specific recommendation is not a defined daily limit for adults. For adults, the reviewed sources do not establish a universal amount of social media use that is safe or unsafe; notice instead whether use is interfering with sleep, responsibilities, or relationships.

Adjust the plan around the relationships that matter

  1. List the useful connections. Note the chats, groups, people, and communities you rely on, and keep an accessible way to reach them.
  2. Find the low-value use. Look for automatic feed checks or alerts that interrupt other activities without helping you stay connected.
  3. Change one or two habits. Silence unnecessary notifications, pick check-in windows, or move a conversation to a call or in-person plan.
  4. Tell people what to expect. Let important contacts know when you will usually reply and how to reach you if something cannot wait.
  5. Review after a short trial. Ask whether the change made room for something you value and whether anyone important lost a channel they rely on. Keep, revise, or undo the change based on how your actual relationships are working—not on hitting a particular reduction number.

There is no single best method established by the reviewed sources. When deciding what to change, consider whether a channel is essential to a valued relationship, how disruptive its alerts or default checking are, whether direct contact can replace some feed browsing, and whether the change preserves access for people who depend on online support. These are practical considerations, not a validated scoring system.

What the evidence does—and does not—say

The cited guidance supports balancing online connection with purposeful engagement and offline relationships; it does not prove that any specific reduction will improve an adult’s well-being or friendships. APA President Thema Bryant described social media as “neither inherently harmful nor beneficial to our youth” in a 9 May 2023 APA statement. The qualification matters: the statement concerns young people, and social media’s effects vary by person and context.

APA survey figures sometimes used to support unplugging are not a basis for an adult time limit. The APA’s Stress in America page says 65% of Americans somewhat or strongly agreed that periodically unplugging or taking a “digital detox” is important for mental health, but the page excerpt does not state the survey year: APA Stress in America technology and social media findings. The same excerpt reports that 44% of people who often or constantly check email, texts, and social media said they felt disconnected from family even when together. That is a self-reported association, not proof that checking caused disconnection, and its survey year is not stated in the excerpt.

Hours alone do not establish that someone has an addiction. For a more useful personal check, pay attention to concrete effects on sleep, responsibilities, or relationships, and adjust the parts of your routine that are getting in the way while keeping the connections you value.
