Build meals around beans, peas, or lentils, then add vegetables and a whole grain. Legumes are especially useful because they contribute both protein and fiber; nuts, seeds, and soy foods can add variety. Eggs, fish, poultry, and dairy can contribute protein, but they do not supply fiber on their own.
Start with a protein-and-fiber anchor
Beans, peas, and lentils are a practical starting point: USDA counts them among protein foods and also classifies them in the Vegetable Group. The American Heart Association (AHA) describes legumes as plant sources of both protein and fiber. That overlap makes them an easy addition to meals you already make, rather than a reason to buy a packaged protein product.
For a concrete serving example, the AHA lists 1/2 cup of cooked lentils at about 115 calories, 9 grams of protein, and 8 grams of dietary fiber. The values apply to that cooked portion; nutrient totals vary with food form, preparation, and serving size. AHA lentil nutrition example

USDA says 1/4 cup of cooked beans, peas, or lentils counts as one ounce-equivalent in the Protein Foods Group. That is a food-group accounting measure, not a universal serving recommendation. Protein-food needs vary with age, sex, height, weight, activity, pregnancy, and breastfeeding status. USDA MyPlate: Protein Foods Group

Work legumes into familiar meals
Soups, stews, and casseroles
Stir beans or lentils into vegetable-rich soup, stew, or a casserole. They can make a familiar dish more substantial while adding protein and fiber. The AHA specifically suggests bean or lentil soup with added vegetables and lists soup, stew, and casseroles as ways to use lentils. AHA: Picking Healthy Proteins AHA: lentils in meals
Cold salads and grain bowls
Use cooked, cooled lentils or beans in a cold salad, or combine legumes with a grain and vegetables for a bowl. Treat these as flexible combinations, not fixed recipes: ingredients and portions determine the meal’s nutrition.

Hummus and simple sides
Homemade hummus is another way to use legumes, according to the AHA. Serve it alongside vegetables or include it as part of a meal; the vegetables and any whole grains contribute fiber beyond what a protein-only food would offer. AHA: The Benefits of Beans and Legumes

Nuts, seeds, and soy foods such as tofu and tempeh are recognized protein foods and can broaden the choices beyond beans and lentils. USDA also lists beans, peas, lentils, nuts, seeds, and soy among vegetarian protein choices. Pairing these with vegetables, oats, or another whole grain helps make fiber part of the meal rather than expecting a protein ingredient to provide everything. USDA MyPlate: Protein Foods Group

Keep quick-cooking staples on hand
A short pantry list makes it easier to assemble meals without depending on packaged protein products. The AHA names dry beans, whole-grain pasta, brown rice, quinoa, and rolled oats as staples for quick healthy meals. Pair one of these grains with legumes and vegetables, or use oats as a whole-grain option at breakfast. AHA: Staple Ingredients for Quick Healthy Meals

Choose the preparation that fits the time available. As the AHA puts it, “Dried lentils cook quickly, while dried beans and peas require more preparation time.” Dry lentils can therefore be a useful pantry choice when you want to cook from staples but have less time for advance preparation. Use food-composition figures carefully
Nutrition values are tied to the specific food, form, cooking method, and portion measured. The lentil figure above is explicitly for 1/2 cup cooked. For other foods or portions, USDA FoodData Central provides food composition records; it includes multiple kinds of data rather than one uniform dataset, so select the record that matches the food and preparation you mean.
