Neither diet soda nor sparkling water is proven to produce more weight loss than the other. Plain, unsweetened sparkling water is a low-calorie option; diet soda may help if it replaces sugary soda and lowers the calories you drink. The useful comparison is what each drink replaces and whether the choice helps you sustain an overall calorie reduction.
How the drinks compare for weight loss

There is no cited direct head-to-head trial establishing that one option causes greater weight loss. The evidence on diet drinks is chiefly about replacing sugar-sweetened drinks, not adding a drink to an unchanged diet.
What the evidence says about diet soda
Replacing sugary soda can reduce beverage calories
A 12-ounce regular soda has about 42 grams of added sugar and 150 calories, according to CDC. Replacing it with a low- or no-calorie drink can reduce calories from beverages, although that alone does not guarantee weight loss. CDC

The American Diabetes Association’s Standards of Care in Diabetes—2025 similarly describes small improvements in weight and cardiometabolic risk factors when low- or no-calorie sweetened drinks replace sugar-sweetened drinks, in a direction similar to water. The ADA also notes that these sweeteners do not aid weight loss without energy restriction, and that eating more calories elsewhere can blunt the reduction. Long-term effects and recommendations are not settled
WHO’s 2022 systematic review found no clear consensus on long-term weight loss or maintenance from non-sugar sweeteners. In its 2023 guideline, WHO recommended against using them as a strategy for weight control or reducing noncommunicable-disease risk, citing a lack of long-term body-fat benefit. These findings address different questions and evidence windows: short- to moderate-term replacement of sugary drinks versus using sweeteners as a long-term weight-control strategy. They do not show that diet soda independently causes weight loss, nor that approved diet drinks are unsafe.
Observational associations do not prove cause
Associations between diet drinks and weight gain can be difficult to interpret. As the ADA notes, reverse causality and residual confounding may contribute: people concerned about their weight may choose diet drinks, so an association does not by itself show that the drinks caused weight gain. ADA

What sparkling water can—and cannot—do
Plain sparkling water provides fizz without the sugar and calories of regular soda. CDC lists sparkling water, seltzer and flavored waters among low-calorie choices and recommends water, including sparkling water, as a substitute for sugary drinks. Choosing sparkling water may make a calorie-reducing swap easier if you prefer an unsweetened drink. The cited evidence does not show that sparkling water itself produces more weight loss than diet soda.

Choose based on what you drink now
If you currently drink regular soda
Replacing some or all of it with either diet soda or plain sparkling water can lower beverage calories, provided you do not make up the difference elsewhere. Choose the option you can stick with: diet soda if sweetness helps you leave sugary soda behind, or plain sparkling water if you like unsweetened fizz.

Switching to sparkling water is a reasonable preference, especially if you want to avoid non-sugar sweeteners. The available evidence does not show that making this switch will itself improve weight loss. Consider the overall eating pattern and whether your drink choice affects your calorie intake.

If you are comparing packaged products
- Check calories and serving size rather than relying on words such as “sparkling,” “diet” or “flavored.”
- Review the ingredient list for added sugars and non-sugar sweeteners; formulations differ by product.
- Ask whether the drink replaces a sugary beverage or is being added alongside your usual intake.
- Notice whether the swap leads you to eat more elsewhere, which can reduce the calorie difference.
How large is the sugary-drink baseline?
CDC reports that about 42 grams of added sugar and 150 calories are in a 12-ounce regular soda.
