A phone alarm is simpler if a sound reliably gets you up. Studies suggest gradual pre-wake light may make some people feel more ready to wake, but they do not show a dependable improvement in alertness or performance for everyone. Sleep duration and a consistent schedule matter whichever alarm you use.
What is the difference between a sunrise alarm and a phone alarm?
A phone alarm ordinarily gives you an audible cue at the time you set. A sunrise alarm adds gradually increasing light before that time, and some models also offer a sound alarm. For example, Philips describes its HF3650/60 as moving from soft red through orange to bright yellow over 30 minutes; that is the manufacturer’s product description, not independent comparative testing (Philips HF3650/60).
The light-dark cycle helps regulate the body’s timing. The National Heart, Lung, and Blood Institute explains that light affects melatonin and that light exposure such as sunrise affects cortisol (NHLBI: How Sleep Works—Your Sleep/Wake Cycle). This makes pre-wake light a meaningful difference between the devices. It does not mean that a phone’s alarm sound is inherently worse for waking you.
Do sunrise alarms actually work?
There is limited evidence that dawn simulation can improve some people’s subjective experience of waking. The studies available here are small and do not establish a consistent benefit for objective alertness or everyday performance.

Small 2004 study: greater reported arousal
A 2004 experiment tested dawn simulation in 12 healthy participants over four weekdays. The light reached about 250 lux over 30 minutes. Researchers found higher total cortisol production during the first 45 minutes after waking, and participants reported greater arousal during dawn simulation. The small sample means this result is not proof that everyone will feel or function better.
Philips account of two 2010 studies: subjective benefits
Philips summarizes two 2010 studies as finding better reported waking quality, easier rising, and less reported sleep inertia. Its account says participants in one study woke an average of two minutes earlier than with sound alarm alone while feeling more ready. These findings are presented in Philips’ own research summary, not an independent systematic review (Philips HF3650/60).

2020 study: no significant post-waking alertness benefit
A 2020 study of 23 middle-aged and older adults, with a mean age of 67.3 years (± 8.8), found changes in some measures before waking during dawn simulation. It found no significant benefit after waking in subjective or objective alertness, balance, the morning cortisol awakening response, or cardiovascular function (2020 study).
Taken together, these findings support a cautious conclusion: gradual light may help some people feel more prepared to wake, but the evidence is limited and effects vary. It does not establish that a sunrise alarm cures sleep inertia, replaces adequate sleep, or guarantees that you will wake on time.

Which alarm should you choose?
The better fit depends on your room, routine, and what reliably wakes you—not on a proven universal winner.

| You are concerned about phone use before bed. | Separate the evening screen habit from the alarm function: screen light late in the evening may matter, but that does not show the alarm sound itself is harmful. |
Consider whether gradual light appeals to you, whether your bedroom is dark at wake time, whether sound alone works, and whether the added device and setup are worthwhile. These are practical considerations, not criteria shown to establish one alarm’s clinical superiority.

Can you use a lamp instead of buying a sunrise alarm?
Yes. NIOSH says a bedroom light can be timed to turn on 15 to 30 minutes before the time you need to wake. Its guidance also describes dawn simulators that increase illumination over 45 minutes (NIOSH guidance for nurses). A lamp and timer can add morning light with less specialized equipment, but a standard timer generally turns the lamp on all at once rather than gradually.

Not by virtue of its alarm sound, based on the evidence here. The relevant concern is phone-screen exposure in the evening: NHLBI says bright artificial light late in the evening can disrupt the sleep-wake process and prevent the brain from releasing melatonin (NHLBI: How Sleep Works—Your Sleep/Wake Cycle). That is a reason to consider evening screen use separately from which device wakes you.

What matters more than the alarm?
Allow enough time for sleep and keep sleep and wake times consistent, including on days off. CDC sleep guidance says, “Ideally, you should go to bed early enough that you don’t need an alarm to wake up” (CDC/NIOSH sleep guidance). This is general guidance, not a guarantee that everyone can or should wake without an alarm.
