The Nordic diet is a mostly plant-based eating pattern built around whole grains, vegetables, fruit, berries, pulses, potatoes, nuts and fish. Nordic Nutrition Recommendations 2023 (NNR2023) gives adults practical orientation: at least 90 g of whole grains a day; 500–800 g or more of vegetables, fruit and berries; 300–450 g of fish a week, including at least 200 g of fatty fish; and 20–30 g of nuts a day. Keep red meat to no more than 350 g a week for health reasons, make processed meat as rare as possible, and minimize foods high in added salt, sugar and saturated fat.

What the Nordic diet actually is

“Nordic diet” describes a regional food pattern, not a branded menu with fixed recipes. Its current scientific foundation is the sixth edition of the Nordic Nutrition Recommendations, published in 2023. NNR2023 provides the scientific basis for dietary guidance in Nordic and Baltic countries; each national authority adapts the advice to local foods, fortification practices and culture.

The pattern puts plant foods at the center of meals and uses fish, nuts, modest amounts of low-fat dairy and unsaturated plant oils as important supporting foods. It also combines health and environmental considerations. That does not mean every Nordic food has the same environmental impact: production method, origin, season and stock management can change the picture. The amounts below are adult population guidance, not individualized prescriptions for a particular medical condition.

Foods to eat most often

Whole grains: at least 90 g a day

NNR2023 recommends at least 90 g of whole grains daily, counting whole grains contained in breads, cereals and other products. This is the amount of whole-grain ingredient, not 90 g of cooked porridge, whose weight includes water. Choose whole-grain cereals other than rice preferentially. Oats, rye, barley and whole-wheat products fit naturally into the pattern.

  • 12-Month Warranty: Backed by a 12-month manufacturer warranty for peace of mind. Designed to meet strict quality control standards for reliable everyday performance.
  • Use porridge made from whole-grain oats or barley at breakfast.
  • Choose bread and crispbread labelled whole grain as a primary ingredient.
  • Replace refined pasta, white rice or white bread with whole-grain alternatives when available.

Check the ingredient list rather than relying on dark colour: molasses or colouring can make a refined product look whole grain. A product with substantial whole-grain content and relatively little added salt, sugar and saturated fat is the more useful choice.

Vegetables, fruit and berries: 500–800 g or more daily

Aim for 500–800 g or more of vegetables, fruit and berries each day, with variety and an emphasis on fibre-rich foods. This target excludes potatoes and pulses, which are separate parts of the pattern. Fresh, frozen and unsweetened canned produce can all contribute. Let vegetables occupy a large share of lunch and dinner, add fruit or berries to breakfast and snacks, and vary colours and types through the week.

Fruit juice is not an equivalent substitute for whole fruit: it is easier to consume quickly and generally supplies less fibre. Use whole fruit more often, and choose vegetables or berries without added sugar or heavy sauces.

Fish: 300–450 g a week, including 200 g fatty fish

Eat 300–450 g of fish per week, including at least 200 g of fatty fish. Divide that amount across two or three meals according to portion size. Fatty choices can include species such as salmon, trout, herring or mackerel; lean fish can make up the remainder. Prefer fish from sustainably managed stocks when that information is available.

Preparation matters. Baking, steaming or pan-cooking with a small amount of unsaturated oil preserves the place of fish in the pattern without adding a large load of salt or saturated fat. Smoked, salted or heavily breaded fish can contain considerably more sodium or fat, so treat them as occasional forms rather than your default.

Nuts: 20–30 g a day

The quantitative recommendation is 20–30 g of nuts daily. A small handful of unsalted nuts is a practical portion. Choose plain or dry-roasted varieties instead of products coated in sugar or heavily salted. Seeds can also be part of a plant-forward Nordic pattern, although NNR2023 specifies the 20–30 g figure for nuts rather than a combined nuts-and-seeds target.

Pulses and potatoes as regular staples

Beans, peas, lentils and chickpeas should appear regularly, alongside potatoes. NNR2023 treats both groups as significant parts of the overall pattern but does not set a numerical daily or weekly target for them. Use pulses in soups, stews, salads, spreads and pasta sauces. Potatoes are best boiled or baked with little added fat and salt; deep-fried potatoes are a less useful everyday form.

Pulses can replace some meat in a meal while supplying protein and fibre. If you increase beans or lentils quickly, add portions gradually and drink enough fluid to make the change comfortable.

Low-fat dairy in moderate amounts

Moderate amounts of low-fat milk and dairy can help supply calcium, iodine and vitamin B12. NNR2023 states that roughly 350–500 ml per day may be sufficient for those nutrients when the rest of the diet includes adequate legumes, dark-green vegetables and fish. The suitable amount depends on national fortification policies and what else you eat, so this is an orientation range rather than a universal prescription.

Choose plain, lower-fat milk, yogurt and other dairy more often than sweetened desserts or high-fat cheeses. People who avoid dairy need to check the nutrition and fortification of alternatives, particularly for calcium, iodine and vitamin B12.

Foods to choose less often

Food or drink NNR2023 direction What that means in practice
Red meat No more than 350 g per week for health reasons Treat 350 g as a ceiling, not a target. Smaller amounts and more plant foods are consistent with the pattern.
Processed meat As low as possible Make sausages, bacon, ham and similar products occasional rather than routine foods.
Poultry Limit in the overall pattern The recommendation is mainly environmentally motivated; poultry is not a requirement for a Nordic-style diet.
Foods high in added fat, salt or sugar Reduce Compare labels, cook from basic ingredients and reserve heavily processed snacks and desserts for less frequent occasions.
Sugar-sweetened beverages Minimize Make water the default drink; sweetened soft drinks and energy drinks add sugar without the fibre of whole foods.
Alcohol No safe limit can be provided; avoid, or keep intake low if you drink Children, adolescents and pregnant people should follow the stricter advice to abstain.

Red and processed meat

The 350 g weekly figure applies to red meat for health reasons and is a maximum, not a recommended amount to reach. NNR2023 says environmental considerations point to a significantly lower level. Processed red meat should be as low as possible. Plan meals around pulses, vegetables, whole grains and fish first, then use smaller meat portions when you choose meat.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

“Red meat” and “processed meat” are not interchangeable categories: processing includes methods such as curing, smoking or salting. A fresh beef, pork or lamb portion counts toward the weekly red-meat ceiling; bacon, sausages and cured meats deserve the stricter “as low as possible” treatment.

Poultry and highly processed foods

NNR2023 advises limiting poultry mainly because of environmental impact, not because a small serving is inherently prohibited. Replacing some poultry meals with pulses, vegetables or sustainably managed fish better matches the overall direction.

Foods high in added fat, salt or sugar include many packaged snacks, pastries, confectionery, instant meals and fast-food items. The practical test is frequency and formulation: compare products, choose lower-content versions, and let minimally processed foods make up most meals. Butter and butter-based spreads can be replaced with vegetable oils or vegetable-oil-based spreads, which generally provide more unsaturated fat.

Alcohol

NNR2023 does not provide a safe alcohol limit and recommends avoiding alcohol; if someone drinks, intake should be low. The abstinence advice is especially strict for children, adolescents and pregnant people. Alcohol is not required to obtain any nutrient in the Nordic pattern, so omitting it does not create a nutritional gap when meals are otherwise balanced.

  1. Start with plants. Make vegetables, fruit, berries, pulses or potatoes the foundation of the meal.
  2. Add a whole-grain component. Choose rye bread, barley, oats, whole-wheat pasta or another whole-grain cereal.
  3. Select a protein food. Use beans or lentils often, fish several times a week, and moderate low-fat dairy. If using meat, keep the portion compatible with the weekly red-meat ceiling.
  4. Use unsaturated fat sparingly. Dress or cook with a vegetable oil instead of butter, and add nuts or seeds without heavy salt.
  5. Control salt and sugar. Season with herbs, spices, vinegar or citrus; choose unsweetened dairy and whole fruit.

This framework works for breakfast, lunch and dinner. For example, whole-grain oats topped with berries and unsalted nuts covers the cereal, fruit and nut elements. A barley-and-lentil bowl with vegetables and a small amount of vegetable oil emphasizes pulses and whole grains. Baked fish with potatoes and green vegetables supplies fish while keeping added fat modest.

An illustrative day of eating

The following is an example of how the food groups can fit together; it is not a prescribed menu or a guarantee that the quantities meet an individual’s energy or nutrient needs.

  • Breakfast: whole-grain oat porridge with berries, plus plain low-fat yogurt and a portion of unsalted nuts.
  • Lunch: rye bread or barley with a lentil-and-vegetable soup and a piece of whole fruit.
  • Snack: fruit or berries, with water or unsweetened tea.
  • Dinner: baked fish, boiled potatoes, a large serving of vegetables and a dressing made with vegetable oil.
  • Optional variation: replace the fish with a bean-and-barley dish on another day, while distributing fish meals across the week to reach the 300–450 g range and at least 200 g of fatty fish.

Portions should reflect age, body size, activity, appetite and medical needs. Someone with kidney disease, diabetes, food allergies, an eating disorder, pregnancy-related needs or another condition should obtain individualized advice from a qualified clinician or dietitian.

Simple shopping and swap list

Instead of Try more often Reason it fits the pattern
Refined bread or cereal Whole-grain oats, rye, barley or whole-wheat products Helps reach the at-least-90-g daily whole-grain recommendation.
Butter-based spread Vegetable oil or a vegetable-oil-based spread Shifts the main added fat toward unsaturated fat.
High-fat dairy Low-fat milk or plain low-fat yogurt Provides a moderate dairy option with less fat.
Large meat-centered entrée Lentil, bean or chickpea dish with vegetables and whole grains Reduces red meat while increasing fibre-rich plant foods.
Deep-fried potatoes Boiled or baked potatoes with little oil and salt Keeps potatoes in the recommended pattern without making frying the default.
Sweetened drink Water, sparkling water, coffee or unsweetened tea Removes added sugar and preserves the whole-food focus.

A practical shopping basket might include whole-grain oats and rye bread, barley, potatoes, dried or canned beans and lentils, a wide range of vegetables, frozen berries, fruit, unsalted nuts, low-fat dairy or appropriately fortified alternatives, vegetable oil and fish from sustainably managed stocks where possible.

How health and sustainability fit together

NNR2023 integrates health and environmental considerations rather than treating them as separate diets. A meal rich in whole grains, vegetables, pulses and potatoes and lower in red and processed meat often supports both aims. Still, environmental effects vary by food and production context, and the report does not assign an environmental quantity to every food. Use the recommendations as a direction for the overall pattern, not as a claim that one ingredient is impact-free.

When comparing two meals, ask five questions: Does the meal contain more whole plant foods and fibre? Did whole grains replace refined grains? Is the main protein fish or pulses rather than red or processed meat? Are added salt, sugar and fat modest? If fish is included, is it from a sustainably managed stock? These questions are a practical synthesis of the recommendations, not a formally validated scoring system.

Common mistakes to avoid

  • Treating numbers as targets to exceed. The 350 g red-meat figure is a health ceiling, while the fish, grain, produce and nut figures are orientation amounts.
  • Counting the wrong foods. Potatoes and pulses do not count toward the 500–800 g produce target, and 90 g refers to whole-grain ingredients rather than cooked porridge weight.
  • Assuming all “Nordic” products qualify. A packaged food can be marketed with Nordic imagery yet still be high in salt, sugar or saturated fat.
  • Ignoring fortification and the rest of the diet. The 350–500 ml dairy range depends on national fortification and adequate legumes, dark-green vegetables and fish.
  • Turning the pattern into a meat-only or fish-only plan. Plant foods are the foundation; fish and dairy are supporting components, not replacements for variety.
  • Expecting a guaranteed medical result. Population recommendations do not promise weight loss, disease treatment or prevention for an individual.

Used this way, the Nordic diet is a flexible pattern: build most meals from whole plant foods, include fish and nuts regularly, use moderate low-fat dairy, favor unsaturated oils, and steadily reduce red meat, processed meat, alcohol and heavily salted, sugary or fatty products.
