White, pink, and brown noise are sound options, not proven sleep treatments. No available evidence reliably shows that one color produces better sleep than the others. Steady sound can help some people by masking intermittent environmental noise, but it can also be distracting or alter sleep architecture. If you try it, treat the choice as a personal masking experiment: use a comfortable, unobtrusive level, check whether it actually covers the disturbance, and stop if sleep worsens or important sounds become difficult to hear.
What white, pink, and brown noise mean
The labels describe how acoustic energy is distributed across frequencies. Because the distributions differ, each signal has a different perceived timbre. The names do not rank the sounds by sleep benefit.
| Noise color | How it is commonly described | What the evidence establishes | Best reason to choose it |
|---|---|---|---|
| White noise | Brighter, hiss-like, with substantial high-frequency content to many listeners. | White-noise studies are included in the available review, but the overall evidence for auditory stimulation remains weak and inconsistent. | You find its steady texture comfortable and it masks the particular background sounds that wake you. |
| Pink noise | Lower or softer-sounding than white noise to many listeners. | A small 2026 laboratory study found reduced REM sleep under its tested conditions. That result is not a universal prediction for home use. | Its lower-sounding character is less irritating to you and covers a specific disturbance without demanding attention. |
| Brown noise | Deepest or lowest-sounding of the three in common listening descriptions. | No cited study establishes an advantage over white or pink noise, and robust head-to-head comparisons are lacking. | You prefer the deeper sound and it masks the real-world noise you are trying to cover. |
These descriptions are listening guides, not clinical categories. A recording labeled “brown” can differ substantially from another recording with the same label, depending on how it was generated, filtered, compressed, or played.
What sleep research actually shows
The broad review
A 2022 systematic review in the Journal of Clinical Sleep Medicine examined 34 studies involving 1,103 people. Its categories included 18 white-noise studies, 11 pink-noise studies, and six multiaudio studies. Nineteen studies reported positive sleep findings, but the review concluded that the evidence was not strong enough to support auditory stimulation as a sleep intervention.

The studies varied widely in design, participants, sounds, delivery methods, and outcome measures. Many had risk-of-bias or measurement limitations, and intensity or frequency were often not reported. The numbers therefore describe a heterogeneous collection of small studies, not a definitive trial showing that a particular color works.
The 2026 controlled laboratory study
A seven-night crossover study in Sleep tested 25 healthy adults. Researchers exposed participants to environmental sound events peaking at 45–65 dBA, pink noise at 40 or 50 dBA, combinations of those sounds, earplugs, and a noise-free control. These were controlled laboratory conditions, not recommended settings for a bedroom.
Compared with the noise-free control, environmental sound reduced N3 deep sleep, while pink noise reduced REM sleep. At 50 dB, the reported difference was nearly 19 fewer minutes of REM sleep. Adding pink noise to environmental noise worsened sleep structure overall, even though a few measures showed small, dose-dependent improvements. The study was small and limited to healthy adults, so it raises a caution about assuming pink noise is harmless or universally beneficial; it does not show that every person will lose REM sleep at home.

Why source and masking matter
A related 2026 study abstract reported that pink noise reduced arousals and awakenings caused by aircraft noise in a dose-response pattern, but earplugs performed better. Awakening and arousal probability varied with the noise source. A smooth, continuous signal may mask some irregular sounds while failing to conceal salient or safety-relevant sounds, such as an alarm or a crying child.
The practical implication is narrower than “noise improves sleep”: steady sound may be useful when unpredictable outside noise is the problem and the added sound is less disruptive than the original disturbance. If your room is already quiet, adding noise has no established general benefit.
Which noise color is best for sleep?
There is no evidence-based winner among white, pink, and brown noise. Choose by comfort and masking performance rather than claims that one color is scientifically superior.
Choose white noise when its brightness helps mask the disturbance
White noise may suit someone who prefers a hiss-like, consistent texture and needs to blur intermittent sounds such as traffic changes, hallway activity, or irregular household noise. If the high-frequency character feels sharp, makes you focus on the speaker, or leaves you more alert, it is the wrong choice regardless of what a playlist promises.

Choose pink noise only as a cautious personal trial
Pink noise often sounds less bright than white noise. That may make it more comfortable for some listeners, but comfort is not proof of better sleep. Because the 2026 laboratory study found reduced REM sleep under its tested conditions, do not assume that a lower-sounding signal is automatically gentler. Test it against a quiet night and against another approach, and discontinue it if you notice poorer sleep.
Choose brown noise for preference, not a claimed advantage
Brown noise is commonly selected for its deep, low-frequency character. The cited evidence does not establish that it improves sleep, increases deep sleep, or outperforms the other colors. It is reasonable to try if its sound is comfortable and masks your actual disturbance; it is not reasonable to treat the label as a therapeutic guarantee.
How to use noise for sleep: a careful step-by-step experiment
- Identify the problem sound. Note whether the trigger is intermittent traffic, voices, appliances, neighbors, weather, or another source. If you cannot name a disturbance, ask whether adding sound is likely to help or simply add another stimulus.
- Try source reduction first. Close a window, move the speaker or bed away from the noise, adjust a door, or address the source when practical. Masking is a workaround, not a requirement to tolerate a preventable sound.
- Select one comfortable recording. Start with the color whose character you already tolerate. Use an ordinary speaker, phone, or sound machine; the evidence does not show that a dedicated device is necessary or that buying one improves sleep.
- Set a comfortable, unobtrusive level. There is no universal evidence-based volume prescription in the cited sources. Do not copy the 40, 50, or 45–65 dBA laboratory conditions as consumer instructions. The sound should not feel forceful, dominate your attention, or make conversation and ordinary awareness unnecessarily difficult.
- Place the source so the room is covered evenly. Avoid positioning it directly beside your head when a more distant placement can mask the disturbance. Check the actual sleeping position rather than judging the volume next to the device.
- Preserve safety sounds. Confirm that you can hear the alarms, timers, door signals, a child, a smoke detector, or other sounds you are responsible for monitoring. A masking setup that blocks a needed signal is not an acceptable improvement.
- Test one change at a time. Keep the color and level consistent for several nights, then compare with a quiet night or a different color. Change only one variable so you can tell whether the result came from the sound, the level, or another bedtime change.
- Track practical outcomes. Record approximate time to fall asleep, awakenings, morning alertness, and whether the sound itself became irritating. A perceived improvement that disappears when the sound is removed may indicate masking of a specific disturbance rather than a general sleep effect.
- Stop when the trade-off is negative. Turn it off or change strategy if you fall asleep less easily, wake more often, feel unrefreshed, develop discomfort, or can no longer hear important signals.
How loud and how long should it play?
The cited studies do not establish an optimal consumer volume, duration, speaker distance, or automatic shutoff schedule. The laboratory levels and exposure patterns were chosen for experiments; converting them into a bedroom prescription would overstate the evidence.

Use the lowest level that masks the specific disturbance, if any level is needed at all. A lower setting is preferable when a louder one does not add useful masking. Some people may choose continuous playback, while others may use a timer; neither schedule has been shown here to be superior. If the disturbance occurs only at a predictable time, limiting playback to that period may reduce unnecessary exposure and make it easier to determine whether masking is helping.

Do not increase the level simply because the original noise is irritating. If masking requires an intrusive volume, reduce the source, change rooms, use a suitable barrier, or consider earplugs instead.
Earplugs versus masking sound
For intermittent environmental noise, earplugs are a relevant alternative because they reduce incoming sound rather than adding another signal. In the 2026 controlled study, foam earplugs mitigated nearly all effects of the tested environmental noise under most conditions and outperformed pink noise on measured sleep outcomes.
That result does not mean every earplug works equally well or that earplugs suit every environment. Fit, comfort, ear health, the need to hear alarms, and responsibility for a child or dependent person all matter. If you need to monitor sounds, test that safety requirement before sleeping with any device that reduces or masks sound.

A practical comparison is therefore:
| Situation | First option to consider | Reasoning |
|---|---|---|
| Predictable, preventable room noise | Reduce the source | Removing the disturbance avoids adding a second sound. |
| Intermittent outside noise and no need to monitor it | Compare earplugs with low-level masking | The controlled study favored earplugs in its conditions, while masking may be more comfortable for some people. |
| Need to hear alarms, a child, or safety signals | Prioritize audibility and source reduction | Masking can conceal salient or safety-relevant sounds. |
| Quiet room with no identifiable disturbance | Try silence first | There is no established general benefit to adding noise. |
Troubleshooting common problems
The noise makes sleep worse
Lower the level, move the source farther away, try a different color, or turn it off. Constant sound can become the new interruption if its texture is irritating or if you begin monitoring it. Compare a quiet night rather than assuming you need a different “stronger” recording.

It does not cover the disturbance
Check the level at the pillow, not beside the speaker, but do not keep increasing it indefinitely. A sound that fails to mask voices, bangs, or other salient events may be mismatched to the source. Source reduction, room changes, or earplugs may work better.
The sound covers something important
Reduce or stop playback, move the source, use a timer, or choose a setup that preserves the signal you must hear. A sleep aid that prevents you from responding to an alarm or a child is not appropriate for that situation.
You sleep better but feel less restored
Do not judge success only by falling asleep faster. Track awakenings and morning alertness as well. The pink-noise laboratory findings show why a subjective sense of quieting or faster sleep onset does not prove that sleep architecture improved.

Return to a simple comparison: several nights with one comfortable setup, several nights without it, and then a different color only if needed. Keep bedtime and other conditions as consistent as practical. This is a personal observation, not a clinical test, but it can reveal whether the sound is masking a real trigger or merely becoming a habit.
Important limits and expectations
- Long-term effects of nightly white, pink, or brown noise are not established by the cited evidence.
- The best color, volume, playback duration, and speaker placement remain unresolved.
- Direct, high-quality comparisons of all three colors are inadequate, particularly for brown noise.
- The 25-person pink-noise study involved healthy adults in a controlled laboratory over seven nights; it cannot predict every listener’s REM sleep or home experience.
- Masking effects depend on the noise source. A steady sound may not conceal a distinctive or safety-critical event.
- A dedicated machine, app, or speaker is not proven necessary, and purchasing one is not proven to improve sleep.
Use noise as an optional environmental adjustment, not as a substitute for evaluating persistent insomnia, repeated awakenings, or another sleep problem. If sleep remains poor after addressing obvious noise, changing sound, or returning to silence, the noise experiment has answered its practical question: it is not helping enough to justify continued use.
Quick Recap
A simple decision rule
Ask three questions before turning on a recording:
- What specific sound am I trying to mask? If there is no clear target, silence may be the better baseline.
- Can I use the lowest comfortable level without losing safety signals? If not, reduce the source or choose another approach.
- Does my sleep and next-day functioning improve compared with silence or source reduction? If not, there is no evidence-based reason to persist with that color.
