Estimate your maintenance calories with a personalized tool, then choose a modest reduction you can sustain—not a universal calorie target or a guaranteed rate of weight loss. Your needs depend on factors such as age, body size, sex, metabolism, and activity, and they change as your weight changes. The NIDDK Body Weight Planner can help adults plan both weight loss and maintenance.
How many calories do you need to maintain your weight?
Maintenance calories are an estimate of the energy intake that would keep your weight broadly stable over time at your current activity level. They are not a fixed personal constant: age, current weight and height, metabolism, sex, and physical activity all matter. As NIDDK explains, “How many calories you need each day depends on your age, weight, metabolism, sex, and physical activity level.” (NIDDK guidance on food portions.)
A calculator cannot precisely measure your individual metabolism. Use its result as a starting estimate, then assess whether the resulting plan is practical and how your weight trend responds over time. Day-to-day scale changes do not, by themselves, establish whether an estimated maintenance level is accurate.
How to estimate your calorie needs
Use a personalized planner
The NIDDK Body Weight Planner lets users set a goal and timeline and incorporates physical activity into a personalized calorie and activity plan. It can also plan for maintaining a goal weight afterward. Enter accurate personal details and choose activity assumptions that reflect your usual routine; an unrealistic activity estimate can make the result less useful.

The planner is intended for adults 18 and older. It is not designed for people under 18 or for people who are pregnant or breastfeeding. NIDDK’s information page was last reviewed in May 2017, so its scope and the planner’s current operation should be understood in that context.
Choose an estimation method that fits the task
| Method | Useful for | Limit |
|---|---|---|
| NIDDK Body Weight Planner | Personalized calorie and activity planning for reaching and maintaining a goal weight. | For adults 18+; not intended for younger people or pregnant or breastfeeding users. It provides an estimate, not a precise measurement of metabolism. Source: NIDDK. |
| Food, activity, or weight tracker | Recording habits and noticing patterns that may inform practical adjustments. | Logging takes effort, and tracking records do not themselves establish an individual’s calorie needs. NIDDK notes that trackers and smartphone apps may help. Source: NIDDK. |
| Food labels and portion awareness | Understanding calories per serving and how portions relate to intake. | Serving information is useful only when considered alongside the amount actually eaten. Source: NIDDK. |
A kitchen scale is an optional way to quantify portions, not a requirement or a weight-loss solution. Tracking is worthwhile only if the information helps you make manageable choices; a method that becomes burdensome may not be sustainable.

How big should your calorie deficit be?
A calorie deficit means consuming less energy than you expend over time. It is a planning concept, not a promise that a particular intake will produce a particular weekly loss. Rather than applying one fixed subtraction to everyone, use your estimated needs and personal circumstances to choose a reduction that leaves room for adequate nutrition and a routine you can maintain.
CDC guidance published January 17, 2025, says people who lose weight gradually and steadily—about 1 to 2 pounds per week—are more likely to keep it off than people who lose weight faster. This is general guidance, not a required pace or a prediction for any one person. A slower rate may be appropriate, and individual health circumstances can call for professional advice. (CDC guidance on losing weight.)

How to set a calorie goal you can stick to
- Start with a personalized estimate. Use the NIDDK Body Weight Planner with accurate details and realistic activity assumptions rather than selecting a generic number.
- Set a feasible goal and timeline. The planner supports both; choose a timeline that does not depend on forcing a rapid pace.
- Build the plan around habits. Calorie arithmetic is only one part of weight management. CDC and NIDDK guidance also points to an eating pattern, regular physical activity, sleep, and stress management. See CDC’s weight-loss guidance and NIDDK’s guidance on keeping weight off.
- Choose a tracking approach only if it helps. You might record food, activity, and weight with a tracker or app, or use labels and portion awareness. Keep the method simple enough to continue.
- Review the trend and revise when needed. If the plan is difficult to follow or your progress changes, reassess the assumptions and goal rather than treating the initial estimate as permanent.
Why your calorie target may need to change
As weight decreases, the body needs fewer calories at its lower weight, and metabolism slows during weight loss. NIDDK describes this adjustment in its guidance on keeping weight off. Consequently, the calorie level that supported an earlier phase may not remain appropriate indefinitely. A slower pace or plateau can occur and does not automatically mean the plan has failed.
Static rules that convert a fixed calorie reduction into an exact forecast of pounds lost are not reliable individualized predictions. A planner that accounts for changing weight is more useful for setting expectations, but its result remains an estimate.
