Jet lag is a temporary mismatch between your internal body clock and local time after crossing time zones quickly. The most useful tools are not gadgets that promise an instant reset: they are correctly timed light and sleep, with melatonin considered cautiously. Because eastbound and westbound trips require different clock shifts, when you use these tools matters as much as what you use.

What causes jet lag?

Your circadian clock helps coordinate sleep and other daily rhythms, and light is one of its main environmental cues. After rapid time-zone travel, local day and night shift immediately, but your internal clock does not. That temporary misalignment can cause disturbed sleep, daytime sleepiness, impaired cognition, malaise and gastrointestinal symptoms. The CDC describes jet lag as a circadian disorder, not simply ordinary tiredness: CDC Yellow Book: Jet Lag Disorder.

Jet lag is common, but its prevalence is difficult to quantify. The CDC’s 2026 Yellow Book chapter, dated April 23, 2025, cites one survey in which 68% of international business travelers reported experiencing negative symptoms regularly. That figure describes the surveyed business travelers, not all travelers or a population-wide prevalence estimate.

How do I beat jet lag?

Plan around the direction of travel and the number of time zones crossed. Eastbound travel generally requires advancing your body clock—shifting it earlier—while westbound travel generally requires delaying it. CDC estimates average adaptation rates of 1 hour per day eastward and 1.5 hours per day westward. These are population averages, not a timetable for an individual. The body’s intrinsic circadian period is slightly longer than 24 hours, which helps explain why delaying the clock is generally easier than advancing it.

Light is a clock-setting cue, but “get bright light as soon as you land” is not reliable advice for every itinerary. Light after the circadian nadir (the low point in the body’s daily temperature rhythm) tends to advance the clock; evening light generally tends to delay it. The useful exposure window depends on your destination, travel direction and time zones crossed. The CDC recommends destination-specific planning and suggests using a jet-lag calculator to help time light, light avoidance, sleep, caffeine and melatonin.

Before you leave

  • If your schedule allows, shift your sleep timing toward the destination’s schedule over several days rather than making the full change at once.
  • Consider your arrival time and plan light exposure for the shift you need; do not assume sunlight immediately after landing will help.
  • For eastbound travel, AASM practice parameters describe a possible approach of morning bright light combined with moving sleep one hour earlier each day for three days before departure. This is a strategy described in practice guidance, not a universal prescription: AASM practice parameters for circadian rhythm sleep disorders.

During the flight

  • When practical, time sleep, meals and light exposure to the destination’s local time.
  • Stay hydrated, avoid excess alcohol and avoid sedatives with long half-lives. Sleep loss during travel can add to jet-lag symptoms.
  • An eye mask and ear plugs can make it easier to sleep by reducing light and noise. They support the sleep environment; they do not directly reset your circadian clock.

After arrival

  • Get natural light at a time suited to the planned clock shift. The right timing depends on direction and itinerary.
  • Follow local sleep and activity times as you adapt. Avoid lengthy daytime naps; a short nap may help alertness when needed.
  • For a short trip with little time to adapt before returning, the CDC notes that keeping home-base sleep hours can be an option.

These are general educational measures, not an individualized treatment plan. The CDC presents medication strategies in a clinical context. Ask a clinician about jet-lag strategies if you have complex medical conditions, take medicines that may interact, have pregnancy-related concerns, or experience persistent severe symptoms.

Does light therapy help jet lag?

Bright light can help shift circadian timing when used at the right time. A 1995 consensus report found a sound theoretical basis for scheduled bright light to speed re-entrainment, while noting that field studies at the time had small samples and unresolved questions about optimal timing: “Light treatment for sleep disorders: consensus report. VII. Jet lag”. This supports the timing principle, not a claim that any particular lamp or wearable device is proven to treat jet lag.

For travel, the important decision is not merely whether to use light, but whether to seek or avoid it at a particular time. A destination-specific calculator can help plan exposure and avoidance. CDC says special blue-light-blocking glasses are not necessary and notes limited evidence for their use in jet lag; sunglasses can also block blue light. When should I take melatonin for jet lag?

Timing is essential: melatonin can facilitate adaptation when correctly timed, but mistimed use can worsen circadian misalignment. The CDC Yellow Book says 0.5–1 mg is often sufficient for a circadian shift and advises against high doses above 5 mg. These are general statements from the chapter, not personal dosing instructions. The chapter also cautions that supplement content can vary.

The NIH National Center for Complementary and Integrative Health notes that amounts in products and label-recommended dosages can vary significantly, and that possible benefit does not remove safety concerns. It says medical supervision is appropriate for people with epilepsy or those taking blood thinners. Read its guidance on complementary health approaches for travelers, and consult a clinician or pharmacist about whether melatonin is appropriate for you and how to time it.

Which jet-lag tools actually help?

Different tools address different problems. A sleep accessory can improve comfort without changing circadian phase; light and melatonin may shift timing, but require careful scheduling. The CDC’s travel guidance recommends packing an eye mask and ear plugs to reduce light and noise: CDC NIOSH: Aircrew and Jet Lag.

Approach What it may do Key limitation
Destination-specific light plan Timed light exposure or avoidance can help shift circadian phase. Timing depends on direction of travel and time zones crossed; generic “get light” advice can be counterproductive.
Jet-lag calculator Helps schedule light, sleep, caffeine and melatonin around a trip. It supports planning; it does not itself alter the body clock.
Melatonin May facilitate adaptation when correctly timed. Timing, individual safety and supplement-content variation matter; it is not suitable for everyone.
Eye mask and ear plugs Reduce light and noise around sleep, including during travel. Comfort and sleep-environment aids, not direct circadian phase shifters.
Blue-light-blocking glasses May block blue light. CDC says special glasses are not necessary and evidence for jet lag is limited.
Light-therapy device Could provide bright light for a planned exposure window. The cited guidance supports scheduled bright light as a principle, not the efficacy of a specific product or model.
