For most adults who train regularly, a useful muscle-building target is 1.4–2.0 grams of protein per kilogram of body weight per day. The Academy of Nutrition and Dietetics’ 2025 vegetarian position paper discusses evidence that active adults pursuing size or strength gains can consume plant-protein diets providing at least 1.5 g/kg/day without worse muscle-protein synthesis, hypertrophy, or strength outcomes. Your exact point in the range depends on training, age, energy intake, and circumstances.
Vegetarian eating can supply that amount. Build the daily total from foods such as soy, beans, lentils, dairy or eggs (if you eat them), nuts, seeds and grains; spread servings through the day; and use a plant-protein powder only when it makes the total easier to reach.
Start with a daily protein target
Muscle growth requires progressive resistance training, adequate energy and recovery as well as protein. Protein supplies amino acids for repair and adaptation, but eating more of it cannot substitute for a training stimulus.

The International Society of Sports Nutrition (ISSN) states that for building muscle mass and for maintaining muscle mass through a positive muscle protein balance, an overall daily protein intake in the range of 1.4–2.0 g protein/kg body weight/day is sufficient for most exercising individuals.
This is a population-level sports-nutrition range, not a prescription for every person. You can read the full 2017 position stand at the ISSN protein-and-exercise review.

The Academy’s 2025 position paper, which specifically evaluates vegetarian nutrition, says that plant proteins can adequately support muscle protein synthesis (MPS) in active young adults.
In its discussion of athletes and healthy active adults seeking greater size or strength, it describes plant-protein intakes of at least 1.5 g/kg/day without a demonstrated disadvantage for MPS, hypertrophy or strength. The paper is available through PubMed and as a full position-paper PDF.
For context, the general adult Recommended Dietary Allowance is 0.8 g/kg/day. That level is a reference for basic needs, not the same target used in sports nutrition for someone deliberately training to gain muscle.
Calculate your own range
- Convert body weight to kilograms. If you weigh in pounds, divide by 2.205.
- Multiply kilograms by 1.4 for the lower end and by 2.0 for the upper end.
- Choose a practical point in that range and assess performance, recovery, appetite and progress over several weeks.
For example, a 70 kg person gets an estimated range of 98–140 g per day (70 × 1.4 to 70 × 2.0). That calculation is an estimate for an exercising adult; it does not account for medical conditions, unusually high training volume or a calorie deficit.
Can you build muscle on a vegetarian diet?
Yes. A vegetarian pattern can provide enough total protein and support resistance-training adaptations. “Vegetarian” commonly includes dairy and eggs, while vegan eating excludes all animal-derived foods. Both patterns can work, but the available food choices differ, so label examples accordingly.
Soy is especially practical: tofu, tempeh, edamame and soy milk are concentrated, versatile options, and the Academy identifies soy as a high-quality protein source. Legumes, nuts, seeds and protein-containing grains add variety. Dairy foods and eggs can contribute for lacto-ovo vegetarians; vegans need plant sources at every meal and snack.

No single food has to provide all your protein or all essential amino acids in one sitting. Eating varied plant foods across the day is a practical way to make the total easier to achieve. The relevant test is the day’s intake alongside training, not whether one meal resembles a meat-based meal.
Compare options by the decisions that matter
| Option | Dietary pattern | What it contributes | Useful when |
|---|---|---|---|
| Tofu, tempeh, edamame, soy milk | Vegetarian and vegan | High-quality soy protein in meals or snacks | You want a repeatable staple that works in savory or sweet dishes |
| Beans, lentils and other legumes | Vegetarian and vegan | Protein alongside carbohydrate, fiber and other nutrients | You are building bowls, soups, curries or mixed dishes |
| Nuts and seeds | Vegetarian and vegan | Protein plus energy-dense fats | You need compact additions and have calories to spare |
| Milk, yogurt, cheese and eggs | Lacto-ovo vegetarian | Convenient animal-derived protein | These foods fit your ethical and dietary choices |
| Plant-protein powder | Depends on ingredients | A measured serving that can fill a shortfall | Time, appetite or calorie limits make whole-food intake difficult |
Protein per serving varies substantially by food, recipe and product label, so use the package or a nutrient database when totaling your day rather than assuming every portion is equivalent.

ISSN gives a general per-serving guideline of about 0.25 g/kg, or roughly 20–40 g, with doses ideally spaced every 3–4 hours. These figures are planning guidance, not a threshold that every meal must hit. A smaller person may use the lower end; a larger person or someone with a high daily target may need the upper end or an additional snack.
Divide your calculated daily target by the number of eating occasions you can sustain. Someone targeting 120 g could distribute it over breakfast, lunch, an afternoon snack and dinner, then adjust portions to reach the total. The exact meal pattern is less important than consistently meeting the day’s amount.
Build each eating occasion around a clear protein anchor
- Breakfast: Include a protein-centered food such as soy yogurt or milk, eggs and dairy, or a tofu-based dish rather than relying only on cereal or fruit.
- Lunch: Make beans, lentils, tempeh or tofu the main component of a bowl, salad, wrap or stew.
- Snack: Use edamame, yogurt, roasted legumes, a nut-and-seed combination or a shake when a full meal is impractical.
- Dinner: Repeat a substantial protein source and pair it with vegetables and carbohydrate to support training.
This is a framework, not a prescribed menu. Check portions against labels or a tracking tool for a week if you are unsure whether your normal servings add up to your target.

When should you eat protein around a workout?
Meeting the daily amount matters more than finding a narrow “anabolic window.” ISSN reports that protein before or after resistance exercise can support the response, and that the anabolic effect of exercise lasts at least 24 hours. The best timing partly depends on what you tolerate and when you last ate.
Before training
If you have not eaten for several hours, a normal meal or snack containing protein before lifting can provide amino acids during and after the session. Keep the portion and fat or fiber content comfortable enough that digestion does not interfere with training.
After training
A post-workout meal is useful when it is your next convenient eating opportunity, but you do not need to consume a shake immediately to preserve gains. Eat within your normal 3–4-hour rhythm and use a measured serving if a whole-food meal is delayed.
Hydration, carbohydrate for demanding sessions and total calories also affect training quality. Protein timing cannot correct an overall under-fueled program.
Do vegetarian athletes need a protein powder?
No. ISSN notes that whole foods can meet protein needs. A powder is an optional convenience for people who struggle with appetite, time, cooking, portability or calorie limits. Soy protein powder is one defensible category example, and other plant powders may fit a vegan pattern; the evidence here does not establish a superior brand or product.

How to evaluate a powder
| Check | Why it matters |
|---|---|
| Protein listed per serving | Lets you count the serving toward your daily target rather than guessing from scoop size |
| Ingredient and allergen statement | Confirms whether it contains soy, milk, egg or other ingredients you avoid |
| Dietary compatibility | “Vegetarian” and “vegan” are not interchangeable; verify the product’s certification or label |
| Calories and added ingredients | Important when you are managing total energy, sugar or gastrointestinal tolerance |
| Practicality | A powder is useful only if you can digest it, afford it and use it consistently |
Use a powder to close a measured gap, not as permission to omit legumes, soy foods, vegetables and other sources that provide fiber and micronutrients.

The 1.4–2.0 g/kg/day range describes most exercising adults. Your appropriate intake may shift with circumstances, and a higher number is not automatically better.
Older adults
ISSN notes that older adults may need higher per-meal amounts. If you are older, have low appetite or are losing muscle, discuss a personalized target with a registered dietitian or clinician instead of applying the general range mechanically.
Calorie restriction
Energy-restricted, resistance-trained people are a distinct case. Preserving lean mass while dieting can require individualized planning around protein, training and the size of the deficit. Do not assume that the needs of a contest-preparation athlete apply to everyone trying to lose a few kilograms.
High training volume or concurrent sport
Long endurance sessions, frequent lifting and limited recovery can change your total energy and protein needs. Monitor performance, body-weight trends, recovery and hunger, and seek professional help if fatigue, menstrual changes, recurrent illness or unexplained weight loss appear.
Medical conditions and medications
Kidney disease, liver disease, pregnancy, eating-disorder recovery and other conditions require individualized medical advice. The figures in this article are for generally healthy exercising adults and should not override a clinician’s plan.
Common mistakes that prevent a vegetarian protein target from working
- Confusing the RDA with a muscle-building target: 0.8 g/kg/day is a general adult reference, while the sports range is higher for people training to gain or maintain muscle.
- Counting only supplements: Track the whole day, including soy, legumes, dairy or eggs, nuts, seeds and grains.
- Leaving protein until one meal: A few large servings are harder to tolerate and less practical than distributing intake through the day.
- Assuming “plant-based” means automatically high-protein: Many vegetarian foods are nutritious but contribute little protein per usual portion. Make a deliberate protein anchor for each meal.
- Chasing a perfect amino-acid combination: Variety across the day and adequate total intake are more useful than trying to engineer every bite.
- Expecting protein to create muscle without progressive training: Resistance exercise, sufficient energy and recovery provide the stimulus and conditions for adaptation.
- Using a powder without checking allergens: Soy, dairy and other ingredients can matter even when the front label says “plant.”
A simple weekly process for hitting your number
- Set the range: Multiply body weight in kilograms by 1.4 and 2.0, then choose a starting point appropriate to your training.
- List repeatable anchors: Select several soy, legume, dairy, egg, nut or seed foods that fit your pattern and budget.
- Assign them to meals: Plan protein at roughly 3–4-hour intervals instead of relying on a single dinner.
- Measure for calibration: For several ordinary days, use labels or a tracking database to see whether portions actually reach the target.
- Adjust the easiest lever: Increase a meal portion, add a snack or use a powder when needed; do not change everything at once.
- Review outcomes: Look at training performance, recovery, body-weight trend and strength over multiple weeks, then revise with a professional if progress or health is not as expected.
The practical answer
For a healthy adult doing resistance training, start by calculating 1.4–2.0 g/kg/day; plant-focused evidence discussed by the Academy supports at least 1.5 g/kg/day for active adults pursuing size or strength without a demonstrated detriment to muscle outcomes. Reach the total with varied vegetarian foods, distribute servings through the day, and treat timing and powders as tools for convenience rather than requirements. Your training plan, energy intake, age and health determine where you should land within—or whether you should seek advice beyond—that general range.
